- Warm-up (5-10 minutes): Always start with a dynamic warm-up. This could include light cardio like jumping jacks, high knees, butt kicks, arm circles, leg swings, and dynamic stretches to prepare your muscles and joints for intense activity.

- 10 seconds of Rest

Keeping a slight bend in your knees and a straight back, hinge at your hips, lowering the dumbbells towards the floor. Feel the stretch in your hamstrings. - Weighted Russian Twists: Sit on the floor with your knees bent and feet flat (or slightly elevated for more challenge). Hold a weighted slam ball or dumbbell (e.g., a 20 lb. ball) with both hands in front of your chest. Lean back slightly, engaging your core, and twist your torso from side to side, tapping the weight to the floor beside your hips on each side. Maintain control and a steady pace.

- Squat Throws: Hold a weighted slam ball (e.g., a 20 lb. ball) in front of your chest. Perform a deep squat. As you stand up, explosively extend your arms overhead, throwing the ball forcefully into the air (or against a wall/floor if safe and appropriate for your space). Catch the ball and immediately go into the next squat. If no ball, perform explosive squat jumps.
- Jump Rope: Grab a jump rope and perform continuous jumps. Focus on light, quick feet and a consistent rhythm. If you don’t have a rope, mimic the motion with “invisible” jump rope jumps, focusing on coordination and quick hops.
TABATA 4: Upper Body Strength & Core Stability
- Bicep Curl to Shoulder Press: Hold a dumbbell in each hand (e.g., two 15 lb. dumbbells), arms extended by your sides, palms facing forward. Perform a bicep curl, bringing the dumbbells up towards your shoulders. Once at shoulder height, rotate your palms to face forward and press the dumbbells overhead, extending your arms. Reverse the motion: lower to shoulders, rotate palms, then lower to sides.
- Plank Shoulder Taps: Start in a high plank position, hands directly under your shoulders, body forming a straight line from head to heels. Keep your hips as still as possible as you lift one hand to tap the opposite shoulder. Return the hand to the floor and repeat on the other side. Focus on core engagement to prevent rocking.
