This past weekend was an absolute blast, marking the official kick-off of the Summer Sweat Series! Our incredible partners, Ambitious Kitchen and Fit Foodie Finds, co-hosted an unforgettable launch party on Sunday morning right here in Minneapolis. The atmosphere was electrifying, brimming with enthusiasm and positive vibes. Here’s why it was so much fun:

The message was clear: more and more people appreciate routines that can be done anywhere, anytime, with absolutely no equipment. And I completely get it! As someone who travels frequently, I understand the challenges of maintaining a fitness routine on the go. Bodyweight workouts are truly a game-changer when you’re on vacation, don’t have access to a gym, or simply prefer the convenience of exercising at home.

Your Ultimate Bodyweight Bikini Bum Workout!
Ready to sculpt and strengthen your glutes? This powerful bodyweight circuit targets all areas of your lower body, focusing on building strength, definition, and endurance. Let’s get started!
Equipment Needed: Absolutely nothing! Just your amazing bodyweight.
Description: Perform 20 repetitions for each exercise. For single-leg exercises, complete 10 repetitions per leg. After completing all exercises in the circuit, repeat the entire sequence for a total of 3 sets. Focus on controlled movements and activating your muscles!
Warm-Up: Prepare Your Body (5-10 Minutes)
Before diving into any workout, a proper warm-up is crucial to prepare your muscles, increase blood flow, and prevent injury. Aim for 5-10 minutes of light cardio and dynamic stretching:
- Light Cardio: Start with a brisk walk, a gentle jog, or marching in place to elevate your heart rate.
- Active Dynamic Stretching: Incorporate movements that mimic the exercises you’re about to do. Try high knees, butt kicks, jumping jacks, and air squats with arms reaching overhead. Focus on fluidity and gentle range of motion.
The Bikini Bum Circuit
1. Air Squats
The foundational lower body exercise, excellent for strengthening glutes, quads, and hamstrings, while improving hip mobility.
- Begin with your feet shoulder-width apart, toes pointing slightly outwards, and arms comfortably at your sides.
- Engage your core, shift your weight into your heels, and keeping your chest lifted, initiate the squat by pushing your hips back as if sitting into a chair. As you descend, bring your arms forward towards your chest for balance.
- Aim to lower until your thighs are parallel to the floor, ensuring your knees track in line with your toes. Push up through your heels, pressing your hips up and slightly forward to return to the starting position.
- At the top of the movement, give your glutes a firm squeeze to maximize activation. Focus on controlled movement throughout.
2. Curtsy Lunge + Side Leg Lift (10 reps per leg)
This compound movement is fantastic for targeting the gluteus medius (side glutes) and improving hip stability and balance, adding a unique challenge to your routine.
- Stand tall with your feet together, arms either at your sides or clasped in front of your chest for balance.
- Brace your abdominal muscles. Take a large step back with your left leg, crossing it behind your right leg, as if doing a curtsy. Lower your hips until your left knee is about six inches from the floor, ensuring your right knee is bent at roughly a 90-degree angle and your chest remains upright.
- From the curtsy lunge position, immediately shift your weight onto your right leg and powerfully lift your left leg straight out to your left side, keeping it extended and your foot flexed. Focus on squeezing your outer glute.
- Slowly and with control, lower your left leg back into the curtsy lunge position. Complete 10 repetitions on this side, then switch legs, lunging your right leg back and out for another 10 repetitions.
3. Sprinter Lunge (10 reps per leg)
An explosive exercise that builds powerful single-leg strength, improves balance, and engages the glutes and hamstrings for dynamic movement.
- Start in a standing position. Take a large step backward with your left foot, lowering your body into a reverse lunge. Ensure your front knee is directly over your ankle and your back knee hovers just above the floor.
- From this low lunge position, brace your core and push powerfully through your front heel. As you rise, drive your back (left) knee forward and up towards your chest, simultaneously raising your arms straight above your head as if sprinting. This dynamic motion engages your core and ignites your glutes.
- Control the landing as you step your left foot back into the reverse lunge to complete one rep. Focus on smooth, explosive transitions. Complete 10 reps on one leg before switching to the other.
4. Squat + Donkey Kick (Alternating, 20 total kicks)
Combines the full-body benefits of a squat with targeted glute isolation, enhancing both strength and definition in your posterior chain.
- Start in the basic air squat position: feet shoulder-width apart, arms at your sides.
- Perform a controlled air squat, pushing your hips back and down, keeping your chest lifted and weight in your heels. Your arms can come forward for balance.
- As you push up from the squat, pressing your hips up and forward, return to a standing position. From here, transition immediately into the donkey kick.
- Bend your right knee to a 90-degree angle and, keeping your foot flexed, powerfully kick your heel straight back towards the wall behind you, squeezing your glute at the top of the movement. Avoid arching your back excessively.
- Bring your knee back into the starting standing position. Immediately lower back into another squat.
- After the second squat, perform the donkey kick with your left foot. Continue to alternate legs with a full squat between each donkey kick, focusing on smooth transitions and glute engagement.
5. Floating Skaters (20 total leaps, 10 per side)
This dynamic, plyometric exercise builds lateral agility, power in your glutes and quads, and improves cardiovascular endurance, mimicking speed skating movements.
- Begin standing upright in a neutral position, feet hip-width apart, arms relaxed at your sides.
- Push off powerfully from your left foot, leaping laterally across your body and landing softly on your right leg. Allow your left leg to sweep behind your right, helping you maintain balance. Your arms can swing naturally, similar to a skater.
- Immediately push off from your right foot, leaping back to the left and landing on your left leg. Continue to jump side to side, maintaining a fluid, controlled motion.
- As you become more comfortable and stable, gradually increase your speed and the lateral distance of your leaps to intensify the workout. Focus on absorbing the landing softly with slightly bent knees.
6. Table Top Glute Stamps (10 reps per leg)
An isolation exercise that effectively targets the gluteus maximus, focusing on driving the heel upwards to maximize muscle contraction. This is a powerful movement for glute activation.
- Start in a tabletop position on your hands and knees. Ensure your knees are directly under your hips and your hands are directly under your shoulders, fingers spread wide. Maintain a neutral spine.
- Keeping your right knee bent at a 90-degree angle, flex your right foot. Imagine you are trying to “stamp” the ceiling with the sole of your foot. Powerfully thrust your heel straight up into the air, activating your glutes and hamstrings. Keep your core tight to prevent your back from arching.
- Lower your knee back down with control, but do not let it touch the floor before starting the next rep. Complete all 10 repetitions on one leg before switching to the other leg for the second set. (Note: The original mentioned a dumbbell, but for this bodyweight circuit, omit the dumbbell and focus on pure muscle contraction.)
7. Table Top Straight Leg Curtsy Lifts (10 reps per leg)
This exercise further isolates and strengthens the gluteus medius and minimus, crucial for hip stability and a well-rounded glute physique. It also improves control and coordination.
- Begin in the tabletop position: knees under hips, hands under shoulders, spine neutral.
- Lift and extend your right leg straight back behind you, pointing your foot towards the wall. Keep your core engaged and your hips level – avoid letting them tilt.
- Keeping your leg straight, cross your extended right leg behind your planted left knee, tapping your toe lightly on the floor if possible. This is the “curtsy” motion.
- Without resting, raise your straight leg back up and extend it directly behind you again, squeezing your glute.
- Continue to lift and lower your straight leg in this curtsy pattern for 10 desired repetitions, maintaining control throughout. Then, switch legs and perform 10 repetitions on the other side.
8. Single Leg Glute Bridge (10 reps per leg)
An excellent exercise for isolating and strengthening the glutes and hamstrings, while also challenging core stability. It helps correct muscular imbalances between the left and right sides of your body.
- Lie on your back on the floor. Stretch your arms out to your sides for support, palms down, and bend your knees, placing your feet flat on the ground hip-width apart, close to your glutes.
- Straighten your right leg and lift it towards the ceiling, keeping it in line with your hip. Keeping your right leg raised and extended, engage your core.
- Push down powerfully through your planted left foot, lifting your hips evenly off the ground until your body forms a straight line from your shoulders to your raised knee. Focus on squeezing your left glute at the top. Keep your right foot pointed towards the ceiling.
- Slowly and with control, lower your hips back down towards the floor, but do not let your glutes fully rest. Immediately push back up for the next rep, keeping your right leg lifted throughout.
- Complete 10 repetitions on your left leg, then switch legs and perform 10 repetitions using your right leg.
Cool-Down: Stretch and Recover (5-10 Minutes)
After such a challenging workout, a proper cool-down is essential for flexibility, muscle recovery, and preventing soreness. Hold each stretch for 20-30 seconds, breathing deeply.
- **Figure-Four Stretch:** Lie on your back, cross one ankle over the opposite knee, and gently pull the bottom knee towards your chest. Hold, then switch sides.
- **Hamstring Stretch:** Sit on the floor with one leg extended, reach for your toes. Alternatively, stand and gently touch your toes.
- **Quad Stretch:** Stand and pull one heel towards your glute, keeping knees together. Use a wall for balance if needed.
- **Child’s Pose:** Kneel on the floor, sit your hips back towards your heels, and extend your arms forward.
- **Glute Stretch:** Sit upright, cross one leg over the other, and gently twist your torso towards the bent knee.
